when uploading from my iPhone 5s the quality is shocking. Are there any settings I need to change to get good quality video uploads?

Uploading to Youtube isn't an option?

Facebook uses pretty heavy compression on images an video, making it look a bit rough.

Though choosing "HD" during playback does give the quality a boost.
